5K and 10K coaching

Run a Faster 5K and 10K

The fastest way to improve your 5K or 10K is to slow down most of your runs and add one or two focused speed sessions a week. Combine that with better running form and consistent weeks, and most runners take minutes off their parkrun within a training block.

How can I improve my 5K time?

  • Keep 75 to 80 percent of your running genuinely easy
  • Add one interval session, such as 6 to 8 x 400 m or 5 x 1 km with recoveries
  • Add one tempo or threshold run
  • Fix your running form so speed costs less energy
  • Be consistent for 8 to 12 weeks

Does parkrun count as a speed session?

It can. Used well, a parkrun every week or two is a great tempo effort or time trial. Raced flat out every Saturday, it becomes one more hard day that stops the rest of your training working.

Why form matters more over short distances

At faster paces, small form issues cost more. Every athlete I coach starts with a slow motion running form analysis, which often finds easy speed in posture, cadence and arm drive.

Questions runners ask

How can I improve my 5K time in 4 weeks?

In four weeks focus on one interval session and one tempo run a week, keep the rest easy, and sleep well. Bigger gains come over 8 to 12 weeks.

How do I get under 25 minutes for 5K?

You need to hold 5:00 per kilometre. Intervals slightly faster than 5:00 pace, a weekly tempo run and plenty of easy running will get most runners there.

What is a good 5K time?

It depends on age and experience. For many recreational runners, breaking 30 minutes and then 25 minutes are big milestones.

How often should I run to improve my 10K?

Three to five runs a week, with one or two of them being quality sessions, is enough for most runners to improve their 10K.

Does parkrun count as a speed session?

Yes, if you plan it as one. Racing parkrun flat out every week can leave you too tired for the rest of your training.

Do I need a coach for 5K and 10K?

Not necessarily, but a coach gets your session paces right and adds form feedback, which is where most of the speed comes from.
