Why 5 x 1km Repeats Matter For HYROX Athletes

5 x 1km repeats are one of the most useful sessions you can put in front of a HYROX athlete. Here is the problem I see again and again: athletes treat the run as recovery from the stations. That is the wrong way to race HYROX. You want to push hard on the stations and still hold a strong pace when you hit the run. These sessions are built to lift your VO2 and your threshold so you can do exactly that, straight off the station.

Think about what a HYROX race really asks of you. Most people say they are only running 8 x 1km, which sounds easy. But by the time you start each kilometre you are already sitting at 90 to 93 percent of your max heart rate. You are not starting fresh, you are starting loaded. If your training never exposes you to that heart rate, race day will be the first time you feel it, and that is a bad time to find out.

How To Set Up The Session

The session is simple. Run five repeats of 1km hard, with a 2 minute standing rest between each one. That rest is deliberately short. In a normal threshold session you might take a much longer break, but with HYROX we want to keep your heart rate above 90 percent as much as possible, because that is what the race does to you.

Pick a stretch of road you can run out 500m and back 500m. It makes pacing easy because you know exactly where the halfway point is. Warm up properly, drop your bag and jumper, and go. In the session I ran with two HYROX athletes, Paulo and Roi, and the first rep averaged 4:16 per km. That is the standard you are chasing: strong, controlled and repeatable across all five reps.

Pace It Properly: Slow First, Fast Second

The biggest mistake on repeats is blowing out the gate. Keep an eye on your pace for the first 200m. If your target window is 4:20 to 4:40 per km, you want to run the first 500m around 4:30 and then speed up through the second 500m. Start too fast and the last two reps fall apart.

The proof was in the data. On one rep we ran out slowly at 4:30 to 4:35 pace, then dropped to around 4:00 pace on the way back, and still averaged about 4:22. It does not matter how slow you go out if you finish hard. But if we had gone out at 4:20, we would never have hit 4:00 pace on the way home. Control the first half and you earn the second half.

Build Confidence And Progress The Workout

The real value of this session is confidence. When you finish five of these at 90 percent effort, you know you can hold that pace when you come off the back of a station. You stop wondering what your legs will do and start trusting them.

As you build, this workout grows. When we program for HYROX athletes, these 5 reps can become 8 reps at a time, which matches the race. Start with five, nail the pacing, keep the rest to 2 minutes, and add reps over the coming weeks.
